Gym diet plan for muscle gain with desi food

To build muscle you need three things: enough calories, about 1.4 to 2.0 g of protein per kg of body weight a day spread over 3 to 5 meals, and carbohydrate to fuel training. In Pakistan you can reach these with eggs, chicken, daal, chana, dahi, milk, roti and rice; powders are optional.

Your daily targets for muscle gain

For a 70 kg personTarget
Protein100 to 140 g a day (1.4 to 2.0 g per kg)
If you are overweight or obese, dietitians usually calculate from a healthy goal weight, not your current weight.
Calories to gainAbout 250 to 500 more than you burn
CarbohydrateMost of the rest of your calories, mainly roti, rice, fruit and oats
FatAbout 20 to 35% of calories: milk, nuts, eggs, a little ghee or oil
Water2.5 to 3.5 litres, more in hot weather

5 rules of a gym diet

  1. Eat enough protein at every meal. 25 to 40 g per meal, from food first.
  2. Do not fear carbohydrate. Roti and rice fuel training and help recovery.
  3. Gain slowly. A small surplus builds muscle; a large one builds belly fat.
  4. Sleep 7 to 8 hours. Muscle is built during recovery, not in the gym.
  5. Stay away from steroids and fat burners. Many are unlabelled drugs that harm the liver, kidneys and heart. Read about sports nutrition and supplements.

Gym diet: common questions

How much protein do I need for the gym?

Research supports about 1.4 to 2.0 g of protein per kg of body weight a day for people who strength-train. For a 70 kg person that is roughly 100 to 140 g a day, spread over 3 to 5 meals. More than this adds little.

Do I need protein powder?

Not if you can reach your target with food. Eggs, chicken, fish, daal, chana, dahi and milk cover most needs. Whey is convenient if you struggle to get enough protein; buy a reliable brand.

How many eggs a day are fine for muscle gain?

For most healthy people 2 to 4 whole eggs a day is fine. If you have high cholesterol, diabetes or heart disease, check with your doctor first.

Is a vegetarian gym diet possible in Pakistan?

Yes. Combine daal and chana with roti or rice, add dahi, milk, paneer and soya chunks. You may need to eat more total food and plan protein with care.

How much weight can I gain in a month?

Aim for about 0.25 to 0.5 kg of lean weight a month if you are fairly new to lifting, less as you progress. Gaining faster usually means gaining fat.

What if I am a beginner with a small budget?

Eggs, daal, chana, milk, dahi and seasonal fruit give the best protein and calories per rupee. Powders and supplements are the last things to buy.
