Weight gain diet plan: a Pakistani diet chart for healthy weight gain

To gain weight safely, eat about 300 to 500 calories more than you do now, spread over 3 meals and 2 to 3 snacks, with protein at every meal. Use full-fat milk, eggs, daal, chicken, nuts, ghee and bananas. A realistic gain is ¼ to ½ kg a week, so 10 kg takes about 5 to 10 months.

Are you really underweight?

A BMI below 18.5 is underweight for adults. Check yours with the BMI calculator. Being thin on its own is not always a problem, but unintended weight loss, tiredness, hair fall or missed periods should be checked by a doctor before you start a gain plan.

How weight gain works: the 4 rules

  1. Add calories you can keep up. About 300 to 500 kcal above your usual intake is enough for steady gain. Bigger jumps mostly add fat.
  2. Eat more often. Three meals and two to three snacks work better than two huge meals if your appetite is small.
  3. Protein at every meal. Eggs, daal, chana, chicken, fish, dahi and milk help the weight come as muscle, especially with some strength exercise.
  4. Drink calories. Full-fat milk, lassi and banana or date shakes are easy when you cannot eat more food.

If you cannot gain weight despite eating

Persistent thinness can come from an overactive thyroid, uncontrolled diabetes, celiac disease, worms, long-term infection (such as TB) or low mood. Ask your doctor about tests such as TSH, CBC and blood sugar. Once the cause is treated, diet works better. See the thyroid diet chart if your thyroid is involved.

Weight gain for girls and for men

Girls and women: keep the plan balanced, include iron-rich foods (daal, chana, palak), and get irregular or missed periods checked. Men: usually need larger portions and, if training, 1.4 to 2.0 g protein per kg body weight; see the gym diet plan. For a plan built around your own reports and routine, talk to a dietitian through the weight gain consultation.

Check your BMI

Uses the Asian BMI ranges, which are lower than the Western ones because health risks start at a lower weight in South Asians.

See a doctor first if

  • You are losing weight without trying (see a doctor for tests first)
  • Your BMI is below 16, or the thinness started suddenly
  • You have diabetes, kidney disease, a heart condition or high cholesterol
  • You are under 18 or pregnant (a child or teen needs a growth-chart based plan)
  • You are recovering from a serious illness or surgery

In these cases a general chart can be wrong for you. Book an online consultation.

Weight gain diet: common questions

How can I gain weight fast and safely?

Aim for about ¼ to ½ kg a week. Add 300 to 500 calories a day to what you eat now: a glass of full-fat milk, a handful of nuts, an extra chapati with ghee or a banana shake. Eat 5 to 6 times a day, include protein at each meal and walk or do strength exercise so the weight is muscle, not only fat. Anything that promises a big gain in a week is not safe.

What is a 10 kg weight gain diet chart?

There is no safe chart that gives 10 kg in a month. At a realistic ¼ to ½ kg a week, gaining 10 kg takes roughly 5 to 10 months. Use the sample day and 7-day plan on this page as a base, add 300 to 500 calories above your normal intake, and have a dietitian check your progress every 2 to 4 weeks.

What is the best diet for weight gain for a girl or woman?

The same principles: regular meals, calorie-dense home food and protein at every meal. Women should also watch iron (daal, chana, palak, eggs, chicken and meat) and have irregular periods checked, because very low weight can stop periods. Check thyroid and haemoglobin if weight will not rise.

What is the best weight gain diet for men?

Men usually need a bigger surplus: 3 full meals plus 2 to 3 snacks, 2 to 3 chapatis or a full plate of rice per meal, eggs and chicken daily, and milk or shakes between meals. If you train in the gym, protein of about 1.4 to 2.0 g per kg of body weight helps build muscle; see the gym diet plan linked below.

Why am I not gaining weight even though I eat a lot?

Common reasons: meals that are large but low in calories, skipped meals, high activity, stress, an overactive thyroid, uncontrolled diabetes, worms, celiac disease or other gut problems. If weight keeps falling or does not rise after 4 to 6 weeks of a proper plan, see a doctor for tests.

Does ghee help weight gain?

Yes, in small amounts. A teaspoon of ghee adds about 40 to 45 kcal. Use it on roti or daal. It should add to a balanced plan with protein and sabzi, not replace it. People with high cholesterol or heart disease should ask their doctor first.

Are weight gain powders and tonics a good idea?

Most are not needed. Some are mostly sugar and some have hidden steroids or appetite stimulants. Real food plus a shake you make at home with milk, banana and nuts works as well. Take medicines only if a doctor prescribes them.
