Weight loss diet plan for men: a Pakistani chart

Most men in Pakistan lose weight by eating fewer rotis per meal, cutting cold drinks and fried snacks, and adding protein and sabzi, not by special foods. About 1,500 to 1,800 calories a day suits most men. Aim for ½ to 1 kg a week and watch your waist as well as the scale.

Where men's extra calories usually come from

  • Large roti and rice portions. Three or four chapatis per meal, or a full plate of biryani, adds up quickly.
  • Sugary drinks. A cold drink with meals and two or three cups of sweet chai can add several hundred calories a day.
  • Eating out. Office snacks, dhaba dinners and late-night fast food are usually fried and oily.
  • Late dinners and short sleep. Both make overeating more likely the next day.

Men in South Asia tend to store fat around the belly, which raises the risk of diabetes, high blood pressure and heart disease, sometimes even at a normal BMI. That is why waist size matters.

6 rules of a weight loss diet for men

  1. Decide the roti count before eating. One or two per meal for most men who are losing weight.
  2. Protein at every meal. Eggs, chicken, fish, daal, chana or dahi keep you full and protect muscle.
  3. Half the plate sabzi or salad. More volume for fewer calories.
  4. No sugary drinks. Water with meals; chai with less sugar each week.
  5. Plan for eating out. Choose tikka, grilled chicken or daal with salad over karahi in ghee, nihari or fried items.
  6. Walk daily and lift twice a week. WHO advises at least 150 minutes of moderate activity a week plus strength exercise on two days.

Check your health before a big change

Weight loss for men diet: common questions

How many calories should a man eat to lose weight?

Most men lose weight on about 1,500 to 1,800 calories a day, the range used in major obesity guidelines. Very active men or larger men may need more. Your exact number depends on your weight, height, age and work.

How do I lose belly fat?

You cannot burn fat from one spot. Belly fat goes down when total body fat goes down, through a calorie deficit, less sugar and fried food, daily walking and strength training. For South Asian men, a waist of 90 cm (about 35.5 inches) or more is a health risk sign, so track your waist as well as your weight.

Do I need protein shakes to lose weight?

No. Eggs, chicken, fish, daal, chana, dahi and milk give enough protein for most men. A shake can be convenient, but it is not needed and does not burn fat by itself.

Can I eat roti and rice?

Yes, in counted portions. Many men eat 3 to 4 chapatis in one meal; bringing that down to 1 or 2, with more sabzi and protein, is often the biggest single change.

How fast can a man lose weight?

About ½ to 1 kg a week is safe and realistic. Men often lose faster than women in the first weeks, much of it water. A plan that promises 10 kg in 7 days removes water and muscle, not fat.
